Justin Delugian's "Get Ripped In 3 Weeks" Workout Schedule.
The workout should be started, first thing in the morning on an empty stomach. Taking a bowl of matcha, black coffee (no fat or other source of calories added) or your booster of choice beforehand is recommended.
Pro Tip: Make sure you had a bowel movement before leaving the house, since the caffeine will accelerate your metabolism and might cause unexpected discomfort while working out.
The workout consists of 4 day-types: Day A, Day B, Cardio and Rest. Abs are trained every day - even on rest days.
Muscle Group | Day A | Day B | Cardio | Rest |
---|---|---|---|---|
Chest | ✖️ | |||
Shoulder | ✖️ | |||
Triceps | ✖️ | |||
Back | ✖️ | |||
Biceps | ✖️ | |||
Abs | ✖️ | ✖️ | ✖️ | ✖️ |
Legs | ✖️ | ✖️ | ✖️ |
The day-types A and B are varied in terms of exercises every other day and therefore noted as A1/A2 and B1/B2 respectively. The days are spread out over the week like so:
Monday | Tuesday | Wednesday | Thursday | Friday | Saturday | Sunday |
---|---|---|---|---|---|---|
Day A1 | Day B1 | Cardio | Day A2 | Day B2 | Cardio | Rest |
This program is targeted towards Beginner to Intermediate, if you feel over- or underwhelmed you can decrease or increase the set count according to your fitness level. Ideally you should do every set to failure, meaning you should not be able to execute one more repetition.
Noob tip: Exercises are noted in "Number of sets" (Integer) "times" (x) "Number of reps" (Integer, Number of repetitions)
The sets are executed in succession, meaning the set has to be completed before moving to the next exercise. For asymmetric exercises (Lunges, Single leg calf raises, ...) the repcount has to be applied to both sides. For example, 1 x 10 Lunges is one set of 10 reps, meaning 10 reps with the left leg and 10 reps with the right leg.

60% of your training success will be determined by your nutrition
Leave out all artificial sugars. No chocolate. No fatty foods. We will try to maximize Protein intake, with a lot of complex carbohydrate while minimizing fat intake. Breakfast will be right after your workout. You can take your snack also before lunch if you prefer - 1 snack per day ideally. If you feel too hungry you can substitute with another snack occasionally.
Since counting calories is a complex and tedious task we'll just go with gut feeling. The feeling you want to have after breakfast, lunch and dinner is 70-80% full. Never eat to 100%. You might feel a bit hungry through most of the time, but this is the way to go if we wanna burn some of that excess fat.

- Lunch
- Snack
- Dinner
I will supply different options on what to eat for every meal.
Try eating some of your favorite vegetables and/or fruits. For example a carrot, maybe 1-2 tomatos.
- Oatmeal with fruits and nuts (60g oatmeal, Bananas, Dates, Cashews, some walnuts and almonds, try adding some honey if you can't get used to the taste)
- 2 slices of Bread with lots of cottage cheese
- 2 slices of bread with lean ham or low fat cheese, no butter
- 1 large glass of low fat milk, 1 handful of almonds
- 1 large glass of low fat milk, 1 apple, avocado or fruit of choice
- 1 Smoothie and some almonds
- 1 cup (200-250g) of greek joghurt or low fat joghurt with some cashews and a bit of honey
- 1 Large Salad of choice (No potato salad, no cheese, no overly fatty or sweet dressing)
Try googling "Low fat recipes" or "high protein recipes". Don't cook anything overly sugary or fat. Here some recipe ideas:
